Abs are made in the kitchen as much as in the gym: 13 classic core exercises with precise form cues, a fast fat-burning circuit, and the diet and sleep habits that finally make them visible.

Before We Start

Building abs takes more than willpower — it takes a sound method and the patience to stick with it.

Before the first rep, get one thing straight: everyone already has abdominal muscles; it is body fat that hides their shape. Ab training, then, is really a system of core strengthening plus body-fat control.

Three parts training, seven parts diet, and ninety parts rest. Exercise carves the lines, diet controls the fat, and quality sleep is where muscle actually grows.

Core Training Principles

The abdominal wall is usually divided into the upper abs, the lower abs, and the internal and external obliques along the sides. Train all of them in every session so the overall shape stays balanced.

Baseline: plan 4 sets per session with no fewer than 15 reps per set. Once that feels solid, add load according to your own capacity.

The 13 Classic Exercises

1. Crunch

Target muscles: upper rectus abdominis. How to perform it:

  • Starting position: lie on your back with your knees bent to about 90 degrees and your feet flat on the floor. Cross your hands behind your head and press your lower back into the ground.
  • Movement: exhale and let the upper abs curl your thoracic spine, lifting your shoulders and upper back off the floor. Hold for a moment at the top, then inhale and lower slowly until both shoulders touch down again.
  • Watch out: keep your head in a neutral position and never pull on your neck with your hands — the neck should not do the work.

2. Leg-Lift Reverse Crunch

Target muscles: lower rectus abdominis, lower abdominal group. How to perform it:

  • Starting position: lie on your back with your arms at your sides, palms down on the floor, and your legs slightly bent and parallel.
  • Movement: exhale and contract the lower abs to roll your legs, hips, and lower back upward, tilting the pelvis under. Pause at the top, then inhale and lower slowly back to the start.
  • Watch out: keep the work in your abs the whole way; your arms exist only to steady you, so resist the urge to push off them.

3. Leg-Raised Crunch

Target muscles: the full rectus abdominis. How to perform it:

  • Starting position: lie on your back with your legs raised to 90 degrees — thighs perpendicular to the floor, shins perpendicular to your thighs — and your hands resting lightly behind your head.
  • Movement: drive from the abs to curl your upper back and shoulders off the floor, rolling toward your pelvis. Squeeze hard at the peak, then return under control.
  • Watch out: never use momentum, keep the distance between your head and chest constant, and lower slowly through the eccentric phase.

4. Frog Crunch

Target muscles: rectus abdominis, core stability. How to perform it:

  • Starting position: sit with your knees bent to 90 degrees, feet together and off the floor, and your torso leaning back to roughly 45 degrees.
  • Movement: tighten your abs, extend both legs forward until they are parallel to the floor, and reach your arms forward at the same time. Hold your balance for a beat, then actively contract the abs to pull yourself back to the start.
  • Watch out: keep your torso steady throughout — this one is excellent for core stability and the large muscles of the back.

5. Bicycle Crunch

Target muscles: the whole abdominal wall, with extra emphasis on the obliques. How to perform it:

  • Starting position: lie on your back with your lower back on the floor, hands resting lightly at your ears, legs raised and folded at the knees.
  • Movement: exhale and rotate your torso to one side as you extend the opposite leg forward, bringing one elbow toward the opposite knee. Inhale to return, then alternate sides.
  • Watch out: let the thoracic spine and core drive the rotation, and do not yank on your neck.

6. Side-Lying Bent-Knee Crunch

Target muscles: internal and external obliques. How to perform it:

  • Starting position: lie on your side with your legs slightly bent, one hand behind your head and the other resting on your waist to feel the contraction.
  • Movement: contract the side abs to curl your upper back and shoulder toward your hip, feeling the squeeze along the side; lower slowly, then switch sides once the set is done.
  • Watch out: overbuilding the external obliques can make your waist look thicker, so keep the volume moderate and avoid making this a high-frequency staple.

7. Butterfly Sit-Up

Target muscles: the rectus abdominis as a whole, plus hip flexibility. How to perform it:

  • Starting position: lie on your back with your knees dropped open like a butterfly and the soles of your feet pressed together; rest your hands lightly on top of your head.
  • Movement: use the abs to pull your upper back off the floor, drawing your torso toward your legs. Pause at the top, then lower slowly while keeping the natural curve of your back.
  • Watch out: this one demands good hip flexibility — never use momentum or jerk yourself up, or you risk straining your lumbar spine.

8. Lying Leg Raise

Target muscles: lower abs, overall core strength. How to perform it:

  • Starting position: lie on a bench, grip the edges to stabilize your torso, and keep your legs together and straight.
  • Movement: contract your abs to lift both legs until they are perpendicular to your torso; then use your glutes and lower back to curl the whole pelvis up. Pause at the top, then lower back down slowly.
  • Watch out: this is a demanding movement that requires solid core control — never let your lower back arch to cheat the lift.

9. Leg Raise with Hip Lift

Target muscles: lower abs, glutes. How to perform it:

  • Starting position: lie on your back with your legs together and raised, your arms straight at your sides, palms down.
  • Movement: contract the lower abs to lift your hips and back off the floor and upward. Pause at the top, then control your way back down.
  • Watch out: keep your attention on the lower abs and avoid swinging your body up with the momentum of your legs.

10. V-Up

Target muscles: rectus abdominis, hip flexors. How to perform it:

  • Starting position: lie on your back with your arms straight overhead and your legs together and straight.
  • Movement: drive from the abs to lift your torso and legs at the same time, bringing your hands toward your feet so your body forms a "V". Feel the deep contraction, then lower slowly back to the start.
  • Watch out: reach for your shins or toes if you can, and on the way down lower your legs and torso together — never let everything drop at once.

11. Russian Twist

Target muscles: internal and external obliques, core stability. How to perform it:

  • Starting position: sit with a slight backward lean, knees bent and lifted, feet off the floor, balancing on your glutes alone.
  • Movement: keep the core braced and your hands together or holding a weight, then rotate your torso left and right, tapping the floor on each side.
  • Watch out: keep your back straight, let your eyes follow your hands, and rotate purely from the core — do not let the arms do the work.

12. Lying Alternating Leg Raise

Target muscles: lower abs. How to perform it:

  • Starting position: lie on your back with your hands under your hips to support your lower back, and your legs straight and raised to about 45 degrees.
  • Movement: keep your abs braced and alternate your legs up and down through a range of about 15 to 30 degrees.
  • Watch out: keep your lower back pressed to the floor; if your lower back starts to ache, slide your hands under your hips for extra support.

13. Side Plank Crunch

Target muscles: internal and external obliques, core stability. How to perform it:

  • Starting position: lie on your side and support your body on one elbow and the outside of the same-side foot, keeping your body in a straight line; place your other hand behind your head.
  • Movement: contract the side abs to draw the top knee up as your upper body bends toward it, bringing the elbow as close to the knee as you can; then lower slowly and switch sides.
  • Watch out: stay stable in the frontal plane — no leaning forward or backward — and chase the squeeze in the side abs.

Diet and Rest

Training only carves the lines. To make your abs visible you have to break through the last line of defence — body fat percentage.

  1. Calorie deficit: control your total intake and create a sensible deficit. This is the foundation of fat loss.
  2. Improve your diet: raise the share of quality protein (chicken breast, lean beef, fish, shrimp, eggs) and cut back on refined sugar, heavy fats, and heavily processed food.
  3. Get enough sleep: muscle repair and growth mostly happen while you sleep. Aim for a solid 7–8 hours a night.
  4. Stay hydrated: drink 2,000–3,000 ml a day to support metabolism and fat oxidation.

Daily Checklist

Discipline is the shortest path to your goal. Tick a box each day, keep it up for four weeks, and watch your body change:

  • Crunch — 15 reps × 4 sets
  • Leg-Lift Reverse Crunch — 15 reps × 4 sets
  • Russian Twist — 15 reps × 4 sets
  • Plank — 40 sec × 5 sets
  • 30 minutes of cardio
  • Keep sugar and oil in check
  • Sleep at least 7 hours
